Pick up the cheapest magnesium bottle in any pharmacy and the label will look impressive: "Magnesium 500 mg, high potency," often for a few dollars per hundred tablets. Flip to the ingredient list and you will almost always find the same compound: magnesium oxide. Two shelves over sits magnesium glycinate at three to five times the price for what looks like a smaller dose. Social media has already voted, crowning glycinate the "sleepy girl" magnesium, while oxide gets dismissed as the form your body "cannot absorb at all."

As usual, the truth is less tidy than the marketing on either side. Oxide is not useless, glycinate is not magic, and the number on the front of the bottle is not the number that matters. Here is the honest comparison.

What You Are Actually Buying

No magnesium supplement is pure magnesium. The mineral is always bound to a partner compound, and that partner determines three things: how much elemental magnesium fits in each pill, how well your body absorbs it, and what side effects you get.   • Magnesium oxide is magnesium bound to oxygen. It is about 60 percent elemental magnesium by weight, the highest of any common form, which is why manufacturers love it: a small, cheap tablet can truthfully claim a big number. It is the default form in most multivitamins and drugstore house brands.
  • Magnesium glycinate (also sold as bisglycinate) is magnesium bound to two molecules of glycine, an amino acid that acts as a calming neurotransmitter in its own right. Elemental content is only around 10 to 14 percent, so doses take up more capsule space and cost more to make.

The Absorption Gap Is Real

The case against oxide is not internet folklore. It dissolves poorly in the gut, and dissolution is the gatekeeper of absorption:

  • A frequently cited human study measured the fractional absorption of magnesium oxide at roughly 4 percent, compared with about 20 to 40 percent for better-dissolving forms like citrate, lactate, and amino acid chelates.
  • Urinary magnesium studies, the standard way to compare bioavailability, consistently rank oxide at or near the bottom of every lineup it appears in.
  • The poor absorption is also the mechanism behind oxide's signature side effect. What your intestines do not absorb stays in the gut, draws in water osmotically, and accelerates everything moving through. That is genuinely useful if you are constipated and genuinely unpleasant if you were just trying to sleep better.

Two honest caveats keep this from being a knockout. First, 4 percent of a large dose is not zero: taken daily, oxide can still slowly correct a deficiency, and some longer studies show it raising magnesium status. Second, fractional absorption depends on dose and your existing magnesium status, so the exact numbers vary between studies. The direction, however, never flips: glycinate and other chelates absorb substantially better, dose for dose.

What Oxide Is Actually Good For

Writing oxide off completely would ignore the jobs it does well, and does cheaply:

  • Occasional constipation. The osmotic effect that ruins oxide as a daily sleep supplement makes it an effective, well-established remedy for a sluggish gut. This is its most defensible use.
  • Heartburn. Magnesium oxide neutralizes stomach acid and appears in antacid formulas for exactly that reason.
  • Migraine prevention, surprisingly. Several clinical trials of magnesium for migraine prophylaxis used oxide specifically, typically 400 to 500 mg per day, with respectable results; one randomized trial found it comparable to a prescription preventive. If a neurologist recommended magnesium oxide, they were not being cheap; they were following the trial literature.

What Glycinate Does Better

For the reasons most people buy magnesium in 2026, glycinate is simply the better tool:

  • Sleep and evening wind-down. You get well-absorbed magnesium plus a meaningful dose of glycine, which has its own evidence for improving subjective sleep quality.   • Stress and anxiety support. Magnesium participates in GABA signaling and stress-hormone regulation, and glycine is itself an inhibitory neurotransmitter. Absorption matters here: magnesium that never leaves your intestines cannot reach your nervous system.
  • Muscle cramps and restless legs. Nighttime cramp sufferers generally do better with a form they can take at meaningful doses without digestive consequences.
  • Long-term daily use and deficiency repair. Glycinate is gentle enough to take every day for months, which is what actually fixes a chronically low intake.

Typical dosing is 200 to 400 mg of elemental magnesium in the evening. The supplemental upper limit for adults is 350 mg per day (food does not count toward it), so stay in that range unless a doctor directs otherwise.

The "Buffered" Label Trap

Here is the part the price-per-bottle comparison hides. Because glycinate is bulky and expensive, some brands sell "magnesium bisglycinate buffered" or "magnesium glycinate complex" products. Buffered means the glycinate has been blended with, in most cases, magnesium oxide. The blend boosts the elemental number on the front label while quietly importing oxide's absorption and tolerance profile.

This is legal and disclosed, but only in the fine print. If the Supplement Facts panel or ingredient list mentions magnesium oxide anywhere, you are buying a blend, whatever the front of the bottle emphasizes. A suspiciously high elemental dose per capsule, say 200 mg or more in a single small capsule, is the tell: pure glycinate physically cannot fit that much in one normal-sized capsule. Third-party tested brands that state "fully chelated" or "not buffered" are answering exactly this concern.

Magnesium oxide survives on three legitimate jobs, laxative, antacid, and its oddly strong migraine trial record, but as a daily magnesium source it mostly produces expensive stool and an inflated label number.

The deciding factor after form, as always, is consistency. Magnesium status builds over weeks of regular intake, not days, and the sleep benefits people chase only show up when the evening dose actually happens every evening.
